Why a step count is not a distance until you supply a step length

A pedometer counts accelerations that look like footfalls. It has no idea how far each one carried you. Turning a count into a distance therefore needs one extra number — your step length — and every difference between two people's "10,000 steps" comes from that one number.

The spread is larger than most people expect. A 5 ft 0 in walker with a 24.78 in step covers 3.91 miles in 10,000 steps; a 6 ft 4 in walker with a 31.54 in step covers 4.98 miles. Same count, more than a mile apart. Any device or article that quotes a single "10,000 steps = 5 miles" figure is quoting one particular tall person's walk.

Step length is not stride length. A step runs from one heel strike to the next heel strike of the opposite foot. A stride is a full gait cycle — two steps, one from each foot — so a stride is roughly twice a step. Fitness apps use the two words loosely and often mean step length when they say stride. This calculator uses step length throughout, and if you enter a measured value, measure it heel-to-heel between opposite feet.

The two equations behind the page

Distance. Multiply steps by step length and convert. There are 63,360 inches in a mile — 5,280 feet times 12 — so miles = steps × inches per step ÷ 63,360. Kilometres follow from the exact definition of the international mile, 1.609344 km.

Step length from height. When you have not measured it, the calculator uses the long-standing pedometer rules of thumb: about 0.415 × height for men and 0.413 × height for women, both in the same unit. These are approximations of comfortable walking gait, not laws. They ignore leg-to-torso proportion, which varies substantially between people of the same height, and they ignore speed, which is the largest single influence on step length in one individual.

Calories. The MET equation converts an activity's metabolic cost into kilocalories. One MET is the resting metabolic rate, defined for this purpose as an oxygen uptake of 3.5 mL per kg of body mass per minute. Energy expended is M × 3.5 × mass(kg) ÷ 200 × minutes, where the 200 converts millilitres of oxygen into kilocalories at roughly 5 kcal per litre. The MET values in the activity list come from the 2011 Compendium of Physical Activities, which catalogues the measured cost of hundreds of activities.

Because the calculator needs a duration for that equation and a step count carries no time, it derives the minutes from the speed attached to the activity you pick. Choose the entry that matches how you were actually moving, not the one you would like to have been doing.

Worked example: 10,000 steps for a 5 ft 10 in, 160 lb walker

You are 70 inches tall, weigh 160 lb, and your watch reports 10,000 steps from a walk at about 3.0 mph.

  1. Estimate the step length. 0.415 × 70 = 29.05 in.
  2. Total the inches. 10,000 × 29.05 = 290,500 in.
  3. Convert to miles. 290,500 ÷ 63,360 = 4.585 miles.
  4. Convert to kilometres. 4.585 × 1.609344 = 7.379 km.
  5. Work out the duration. 4.585 ÷ 3.0 × 60 = 91.7 minutes.
  6. Convert body mass. 160 × 0.45359237 = 72.575 kg.
  7. Apply the MET equation. 3.5 × 3.5 × 72.575 ÷ 200 = 4.445 kcal per minute; × 91.7 = 408 kcal.

Reversing the first three steps answers the other common question. To cover 5 miles at the same step length you need 5 × 63,360 ÷ 29.05 = 10,905.3, so 10,906 steps. If you want that distance expressed as a running pace instead, take the miles and the minutes to the running pace calculator.

How to read the result

Treat the distance as accurate to a few percent at best. The height rule of thumb carries real error, and device step counting adds its own: wrist-worn sensors miss steps when you push a trolley or hold a rail, and add phantom steps during activities that shake the arm. If the number matters — for a training log or a walking challenge — measure your step length once and stop guessing.

Measuring it takes two minutes. Walk a known distance at your normal pace, counting steps. A 100 ft stretch is ideal, but a running track's 100 m straight works too. Step length in inches = distance in inches ÷ steps. Do it twice and average. Enter the result in the measured field and the height estimate stops being used at all.

Treat the calorie figure as gross, not net. The MET equation returns the total energy cost of the period, including the roughly 1 MET you would have spent alive and seated. If you want the extra energy attributable to the walk, subtract that baseline: roughly (MET − 1) rather than MET. For a 3.5 MET walk that is a 29% reduction, which is not a rounding error. Calorie estimates from any formula also assume average movement economy, and individual efficiency varies.

On the 10,000 figure itself. It is a round number that became a target, not a clinical threshold derived from an outcome study. What the evidence supports is directional: analyses of accelerometer-measured step counts, such as the 2020 JAMA study by Saint-Maurice and colleagues, report that higher daily step counts are associated with lower all-cause mortality, with the association appearing at counts well below 10,000. Use the number as a habit anchor rather than a pass mark.

What makes a step-to-distance conversion wrong

  • Using a walking step length for running. Step length grows with speed. Applying the 0.415 multiplier to a run understates the distance, and the calculator warns you when you pick a running activity without a measured value.
  • Confusing step length with stride length. A stride is two steps. Enter a stride figure in the step field and every distance doubles.
  • Trusting a wrist device on the treadmill or with a stroller. Arm-mounted counters infer steps from arm swing. Holding a handrail, pushing a pram or carrying shopping suppresses the signal and undercounts badly.
  • Counting steps that carried no distance. Marching on the spot, cycling on rough roads and even vigorous typing can register as steps on some devices.
  • Reading the calorie figure as fat loss. The number is gross energy expenditure over the period, and it says nothing about substrate use. Subtract the resting component before comparing it with food intake.
  • Assuming height alone determines step length. Two people of identical height with different leg-to-torso ratios can differ by an inch or more per step, which is 5% of the distance over a whole day.

Measure once, use forever

Mark a 100-foot stretch of level ground. Walk it at your ordinary pace and count every footfall, starting the count at zero as the first foot lands past the start line. Step length in inches is 1,200 ÷ the number of steps. Forty steps over 100 ft means a 30 in step, which is a full inch longer than the height rule of thumb predicts for a 5 ft 10 in person. Enter it in the measured field and your distances stop inheriting anyone else's proportions.

Where step counting fits with the rest of your numbers

Step counts are a volume measure. They tell you how much you moved, not how hard, and two 10,000-step days with different intensity distributions produce quite different training effects. Pair the count with an intensity measure: heart rate for the physiological side, or pace for the mechanical side.

Frequently asked questions

How many miles is 10,000 steps?

Between about 3.9 and 5.0 miles for adults, depending on height. At the height rules of thumb, a 5 ft 0 in woman covers 3.91 miles and a 6 ft 4 in man covers 4.98 miles. The common shorthand of "5 miles" is only right for the tallest end of that range. Enter your own height above, or better, a measured step length, and the calculator gives your figure rather than an average.

How do I measure my step length accurately?

Walk a known distance at your normal pace and divide. Over 100 feet, step length in inches is 1,200 divided by your step count. Use a level surface, walk in your usual shoes, and do not consciously lengthen your stride — the number you want is the one you actually use for hours a day. Average two or three runs, then enter the result in the measured step length field.

How many steps are in a mile?

Roughly 2,000 to 2,550, again depending on step length. Divide 63,360 by your step length in inches: a 29.05 in step gives 2,181 steps per mile, a 24.78 in step gives 2,557. For a kilometre, divide 39,370.1 by the step length in inches instead. The calculator's target-distance field does this for any distance you enter.

Do the calories include what I would have burned anyway?

Yes. The MET equation returns gross energy expenditure for the period, which includes the resting metabolism you would have spent sitting still. To get the additional cost of the walk, use (MET − 1) in place of MET — for a 3.5 MET walk that removes about 29% of the total. Both conventions are in common use, so check which one any app or machine is reporting before comparing figures.

Why does my phone give a different distance from my watch?

Because they are estimating from different signals with different step-length assumptions. A phone in a pocket sees hip motion, a watch sees arm swing, and either may fall back on GPS when it is available. Neither is measuring your step length directly unless you have calibrated it. If the two disagree by more than a few percent, calibrate the one you trust against a known distance and use it consistently.

Should I use this calculator for running?

Only with a measured step length. The 0.413 and 0.415 multipliers describe walking gait; running steps are considerably longer and get longer as pace rises, so applying a walking figure to a run undercounts the distance. Measure your step length at running pace over a track straight, enter it in the advanced field, and the distance becomes reliable again.

Is 10,000 steps a day the right target?

It is a useful, memorable habit anchor rather than a clinically derived threshold. Research using accelerometer-measured step counts, including the 2020 JAMA analysis by Saint-Maurice and colleagues, finds higher daily step counts associated with lower all-cause mortality, with benefit appearing at counts well below 10,000. If you currently average 3,000, adding 2,000 is a more meaningful change than chasing a round number.

Why does the calculator ask for my weight if I only want distance?

Weight affects only the calorie output, not the distance. Energy cost scales almost directly with the mass you are moving, so the MET equation needs it. The distance, step length and steps-for-target figures depend solely on your step count and step length, so you can ignore the weight field entirely if calories are not what you came for.
