What a macro split is and why the numbers are 4, 4 and 9
A macro split divides your daily calories between the three energy-yielding macronutrients. Once you have decided the percentages, converting to grams is a single division — but the divisor differs by macronutrient, and that is what makes the gram figures so unintuitive.
The divisors are the Atwater factors: 4 kilocalories per gram for protein, 4 for carbohydrate and 9 for fat. Wilbur Atwater established them at the end of the nineteenth century by burning foods in a bomb calorimeter and then subtracting the energy lost in faeces and urine, so they are net metabolisable values rather than raw heats of combustion. Protein's raw value is higher than 4; the deduction accounts for the nitrogen excreted as urea.
Because fat carries more than twice the energy per gram, a fat percentage always translates into a much smaller gram figure than the same percentage of protein or carbohydrate. At 2,000 kcal, 30% protein is 150 g and 30% fat is only 67 g. People consistently misread this as an error the first time they see it.
One macronutrient is missing from the arithmetic: alcohol, at 7 kcal per gram. It is not a macro in the nutritional sense and no split accounts for it, so alcohol calories have to be subtracted from the target before you divide.
Choosing percentages that are worth hitting
Set protein first, as an absolute amount rather than a percentage. The evidence for a protein target is far stronger than for any particular carbohydrate-to-fat ratio, and the usual figures — around 1.6 to 2.2 g per kilogram of body weight for people who train — are expressed per kilogram of body weight, not as a share of calories. That conversion has an important consequence. A fixed gram target becomes a larger percentage as calories fall, which is why cutting diets show high protein percentages. Someone eating 160 g of protein at 3,000 kcal is at 21%; the same 160 g at 1,800 kcal is 36%. Nothing about their diet changed except the denominator.
Split the remainder between carbohydrate and fat according to your training and your preferences. Endurance athletes need carbohydrate to fuel glycogen-dependent work, so 55 to 65% is normal for them. Strength athletes generally do well anywhere in the middle. Very low carbohydrate and ketogenic patterns push fat to 65–75% and are a legitimate choice for people who prefer them, though they impair high-intensity performance until adaptation, and even then not fully.
Keep two floors in mind. Fat below about 20% of calories makes it harder to supply essential fatty acids and to absorb fat-soluble vitamins. Carbohydrate below about 100 g a day starts to limit high-intensity training capacity. The Institute of Medicine's acceptable macronutrient distribution ranges — 10–35% protein, 45–65% carbohydrate, 20–35% fat — are population guidance rather than individual limits, and this calculator flags when a split falls outside them without treating that as an error.
Worked example: 2,400 kcal at 35/40/25 across four meals
- Protein. 2,400 × 35% = 840 kcal; 840 ÷ 4 = 210 g.
- Carbohydrate. 2,400 × 40% = 960 kcal; 960 ÷ 4 = 240 g.
- Fat. 2,400 × 25% = 600 kcal; 600 ÷ 9 = 66.7 g.
- Check. 4 × 210 + 4 × 240 + 9 × 66.7 = 840 + 960 + 600 = 2,400 kcal. The split reconstructs the target exactly, as it must when the shares sum to 100.
- Per meal. Divided by four: 52.5 g protein, 60 g carbohydrate, 16.7 g fat.
Notice the asymmetry in the gram figures. Fat has the largest share after protein in energy terms but by far the smallest gram figure, at less than a third of the carbohydrate number. Two tablespoons of olive oil is about 27 g of fat, so a substantial part of the day's fat allowance can disappear into cooking without appearing on a plate.
Sanity-check the protein figure against body weight. If this person weighs 85 kg, 210 g is 2.5 g/kg — above the range most position stands recommend even for a deficit, so there is room to move some of that allowance to carbohydrate and fuel training better. That check is only possible in grams per kilogram, which is why percentages alone are a poor way to set protein.
Using the numbers day to day
Rank the targets by how much they matter. Total calories dominate the outcome; protein is the macro most worth hitting closely; the carbohydrate-to-fat balance is the one with the most room for personal preference. If you hit calories and protein, you have captured the majority of the effect.
Treat the per-meal figures as a guide rather than a rule. Protein does benefit from distribution — a dose in the region of 0.4 g per kilogram of body weight per meal is commonly used to maximise the muscle protein synthesis response, which for an 80 kg person is about 32 g, four times a day. Carbohydrate and fat can be moved freely around the day to suit training and appetite.
Aim for a tolerance rather than exactness. Within about 10 g of the protein target and 5 g of the fat target is close enough; food labels themselves carry a permitted margin of error, and recipe variation is larger than the precision the numbers imply.
Finally, remember that fibre sits inside the carbohydrate figure here and is counted at 4 kcal per gram, which overstates its metabolisable energy — most fibre yields substantially less. Across all five rows protein spans 100–200 g and fat spans 44–156 g. Per percentage point, fat moves less: at 2,000 kcal one point is 20 ÷ 9 = 2.2 g of fat against 20 ÷ 4 = 5 g of protein.
Mistakes that make a macro plan fail
- Percentages that do not sum to 100. The grams still compute, but they no longer add up to your calorie target. This calculator prints the reconstructed calories so the gap is visible rather than silent.
- Setting protein as a percentage rather than in grams per kilogram. The same gram target is a very different percentage at 1,800 and 3,000 kcal, so a fixed percentage silently changes your protein intake whenever calories change.
- Forgetting alcohol. At 7 kcal per gram it belongs to none of the three macros. Subtract it from the calorie target before splitting, or the day will overshoot.
- Ignoring cooking fat. Oil, butter and dressings are dense and easy to leave untracked. Two tablespoons of oil is roughly 27 g of fat, which is a large share of a 67 g daily allowance.
- Treating the targets as ceilings and floors simultaneously. Hitting every macro to the gram every day is neither necessary nor achievable. Calories and protein are the two worth being strict about.
- Mixing net-carb and total-carb conventions. If you subtract fibre when logging but set the target on total carbohydrate, your real intake will be higher than it looks.
Percentages are a lens, not a mechanism
Your body does not respond to percentages; it responds to absolute amounts of energy and nutrients. Percentages are just a convenient way of dividing a total, and they behave counterintuitively when the total changes — a diet whose protein share rises from 21% to 36% may contain exactly the same protein. Whenever a percentage seems to be telling you something surprising, convert it to grams per kilogram of body weight and look again.
Where the split fits in the wider plan
The order of operations matters. First establish maintenance calories with the TDEE calculator. Only then does the percentage split become a useful way of dividing what is left.
Flexible dieting, often called IIFYM, is built on exactly this arithmetic, and its central insight is sound: the composition and quantity of what you eat drive body-composition outcomes more than which specific foods supply it. Its central weakness is equally real — nothing in a macro target speaks to micronutrients, fibre or food quality. A day that hits 210 g of protein and 240 g of carbohydrate from whole foods and one that hits the same numbers from supplements and confectionery are not equivalent, even though the calculator cannot tell them apart.
Two practical extensions are worth knowing. Carbohydrate can be periodised — more on hard training days, less on rest days — while holding the weekly total constant, which suits people whose training load varies a lot across the week. And during a deficit, protein at the higher end of the range plus resistance training is the combination with the strongest evidence for preserving lean mass, which is what determines whether the weight you lose is fat.
