All arithmetic is done in minutes past midnight and wrapped into the range 0 to 1439, which is why a bedtime before midnight comes out correctly from a morning wake time.

What a sleep cycle is, and why the timing might matter

Sleep is not one state. Across a night you pass repeatedly through light non-REM sleep (stages N1 and N2), deep slow-wave sleep (N3) and REM sleep, and one full pass through that sequence is a sleep cycle. In adults a cycle averages around 90 minutes, with individual cycles running roughly 70 to 120 minutes, so a typical night contains four to six of them.

The composition of a cycle changes as the night goes on. Slow-wave sleep dominates the first cycles and thins out afterwards; REM periods are brief early and lengthen substantially towards morning. That is why a night cut short at four hours costs you mostly REM, and why an unusually early bedtime with the same wake time adds mostly deep sleep.

The argument for timing your alarm to a cycle boundary rests on where in that sequence you are woken. Being woken out of deep slow-wave sleep produces sleep inertia — the heavy, disoriented feeling that can persist for many minutes — while waking at the end of a cycle, from light sleep, tends to feel cleaner. That is a real effect and a reasonable basis for nudging an alarm by fifteen minutes. It is not a reason to sleep less: a six-hour night that ends on a boundary is still a six-hour night.

The arithmetic, including the part most calculators omit

Working backwards from a wake time takes three quantities: how many cycles you want, how long a cycle is, and how long you take to fall asleep. The first two multiply together into the sleep you are asking for, and the third is added on top because you have to be in bed before sleep begins.

bedtime = wake time − (n × cycle length) − sleep onset latency

The latency term is the one most sleep calculators leave out, and dropping it makes every answer systematically late by whatever your true latency is. Fifteen minutes may sound trivial, but repeated five nights a week it is more than an hour of sleep a week — and if your real latency is 30 minutes, it is two and a half hours.

Everything is done in minutes past midnight, so a wake time of 06:30 becomes 6 × 60 + 30 = 390. Subtracting a five-cycle night gives 390 − 450 − 15 = −75, which is negative because the bedtime falls on the previous calendar day. Adding 1,440 minutes wraps it to 1,365, which is 22:45. The same wrapping handles a wake time computed forwards past midnight.

The other output worth reading is how your own sleep target divides by your cycle length. An eight-hour target is 480 minutes, and 480 ÷ 90 = 5 remainder 30 — five complete cycles with half an hour left over. An alarm set at exactly eight hours therefore rings 30 minutes into a sixth cycle, which is squarely inside a period where deep sleep is still possible. Either aim for 7.5 hours and accept slightly less sleep, or go for 9 hours and accept a later bedtime; the calculator lays both out so the trade is explicit.

Worked example: awake at 06:30, five cycles, fifteen minutes to fall asleep

Take someone who must be up at 06:30 on weekdays, takes about fifteen minutes to fall asleep, and wants a five-cycle night on a 90-minute cycle.

  1. Convert the wake time. 6 × 60 + 30 = 390 minutes past midnight.
  2. Work out the sleep required. 5 × 90 = 450 minutes, which is 7.50 hours.
  3. Add the latency. 450 + 15 = 465 minutes in bed, which is 7.75 hours.
  4. Subtract. 390 − 465 = −75 minutes.
  5. Wrap into the previous day. −75 + 1,440 = 1,365 minutes, and 1,365 ÷ 60 = 22 remainder 45, so lights out at 22:45.
  6. Compare against the target. An 8-hour target minus 7.50 hours of sleep leaves a shortfall of 0.50 hours, so this option is half an hour short.
  7. Check the six-cycle alternative. 6 × 90 = 540 minutes of sleep (9.00 hours), 555 in bed, so 390 − 555 = −165, wrapping to 1,275 minutes = 21:15. That exceeds the target by an hour.

Neither option lands exactly on eight hours, which is the honest result rather than a defect: eight hours is not a multiple of ninety minutes. The five-cycle bedtime of 22:45 and the six-cycle bedtime of 21:15 bracket it, and which one to pick depends on whether your evening or your morning is the more negotiable.

How to read the result honestly

Put total sleep ahead of cycle alignment every time they conflict. The American Academy of Sleep Medicine and the Sleep Research Society recommend that adults sleep 7 or more hours per night on a regular basis to support optimal health; the consensus statement makes clear that sleeping less than 7 hours regularly is associated with adverse outcomes. A four-cycle night on a 90-minute cycle is six hours, and it does not become adequate because it ends on a boundary.

Treat the exact clock time as a target with a margin either side. Your cycles are not uniformly 90 minutes, and they lengthen across the night, so the fifth boundary is not where a fixed multiplication says it is. Fifteen minutes of slack in either direction is realistic. This is also why setting the alarm and then hitting snooze defeats the purpose — you fall back into a new cycle and are woken out of it a few minutes later.

Consistency does more than optimisation. A fixed wake time seven days a week anchors the circadian system far more effectively than a variable bedtime tuned to cycle boundaries, and it also fixes the timing of your sleep pressure, which makes falling asleep easier. If you take one thing from this page, make it the wake time rather than the bedtime.

Watch the latency figure as a diagnostic rather than as a parameter. If you are honestly entering 45 minutes because that is how long you lie awake, the useful response is not to go to bed 45 minutes earlier — that generally makes it worse, because more time in bed awake strengthens the association between bed and wakefulness. Persistent difficulty falling asleep on most nights is what cognitive behavioural therapy for insomnia treats, and it is the appropriate route rather than a longer time in bed.

Across the plausible range the bedtime moves by two and a half hours. That is the honest measure of how much precision the 90-minute assumption can carry, and it is the reason total sleep is the number to steer by.

Assumptions this calculator makes

  • Cycles are all the same length. They are not. Cycle length varies between people and within a night, and the proportion of REM rises towards morning, so the later boundaries are the least predictable.
  • You sleep continuously. Brief awakenings are normal and do not reset the cycle, but a genuine long awakening in the middle of the night does shift everything after it.
  • Your latency is stable. It is not: caffeine, alcohol, screen light, late exercise, stress and an irregular schedule all move it. The caffeine half-life calculator shows how much of an afternoon coffee is still circulating at bedtime.
  • Alcohol does not shorten sleep. It does distort it — it speeds onset but suppresses REM early and fragments the second half of the night, so the sleep you get is not equivalent. The standard drink calculator puts a number on the evening's intake.
  • You are an adult on a conventional schedule. Children and adolescents need substantially more sleep and have different circadian timing; shift workers face a circadian misalignment that no bedtime arithmetic resolves.

The recommendation this page is measured against

The 7-hour figure used in the results comes from the 2015 joint consensus statement of the American Academy of Sleep Medicine and the Sleep Research Society, which concluded that adults should sleep 7 or more hours per night on a regular basis to promote optimal health, and that regularly sleeping less than 7 hours is associated with adverse health outcomes. It is a lower bound rather than a target, and the statement notes that some adults need more than 9 hours. Sleep stages themselves are defined by the AASM Manual for the Scoring of Sleep and Associated Events, which is the scoring standard behind any laboratory measurement of the cycles this page approximates.

What to fix before you optimise the bedtime

Cycle timing is a refinement, and refinements only pay once the basics are in place. A consistent wake time, adequate total sleep, a dark and cool room, and an hour of wind-down without bright screens will each move how you feel in the morning more than choosing between 22:45 and 23:00.

The one place cycle arithmetic earns its keep unambiguously is the short nap. A nap of 20 to 25 minutes stays in light sleep and ends before slow-wave sleep takes hold, so you wake without sleep inertia. A nap of 45 to 60 minutes usually lands in the middle of deep sleep and produces the worst possible wake. If you cannot keep it short, a full 90-minute cycle is the better bet than anything in between.

The other place it helps is planning a deliberately short night — an early flight, a night shift, a newborn. Choosing four cycles rather than four and a half hours of sleep costs nothing and gives a better chance of waking from light sleep. That is the correct scope of this tool: a small optimisation on top of a decision you have already made, not a licence to make the night shorter.

If your mornings are consistently heavy despite adequate hours in bed, the cause is more likely fragmented sleep than mistimed alarms. Loud snoring with witnessed pauses, unrefreshing sleep despite eight hours, or persistent daytime sleepiness are reasons to see a clinician rather than to adjust a bedtime by fifteen minutes.

What time should I go to bed to wake up at 6 am?

For five 90-minute cycles and fifteen minutes to fall asleep, 22:15 — that is 6:00 minus 7.5 hours of sleep minus 15 minutes. Six cycles would put it at 20:45 and four cycles at 23:45. The five-cycle option gives 7.5 hours of sleep, which clears the 7-hour adult recommendation; the four-cycle option gives six hours and does not.

Is a sleep cycle really 90 minutes?

Ninety minutes is an average, not a constant. Individual cycles run roughly 70 to 120 minutes, they differ between people, and they change across the night as REM periods lengthen. The table on this page shows what that uncertainty costs: varying the assumed cycle from 80 to 110 minutes moves a five-cycle bedtime by two and a half hours. Use it as a rough guide and steer by total sleep.

Is it better to sleep 6 hours or 7.5 hours?

7.5 hours, without qualification. Six hours falls below the 7-hour figure that the AASM and the Sleep Research Society recommend for adults on a regular basis, and no amount of cycle alignment compensates for the missing hour and a half. Cycle boundaries only decide how you feel in the first few minutes after waking; total sleep decides almost everything else.

Why does the calculator add time for falling asleep?

Because you have to be in bed before sleep starts, and leaving that out makes every bedtime systematically too late. If you take 15 minutes to fall asleep and a calculator ignores it, you lose 15 minutes of sleep every night — over a five-night week that is an hour and a quarter. Enter your own figure if you know it; 15 minutes is a common value for a good sleeper.

What happens if I wake in the middle of a cycle?

You are likely to experience sleep inertia — grogginess, slowed thinking and a strong pull back towards sleep — and it is most pronounced when you are woken out of deep slow-wave sleep. It usually clears within fifteen to thirty minutes, and bright light and movement shorten it. It is unpleasant rather than harmful, and it is the specific problem cycle timing tries to avoid.

Does hitting snooze ruin the cycle timing?

It largely defeats the point. Falling back to sleep for nine minutes starts a new descent into light sleep, and the second alarm interrupts it, which is exactly the situation the boundary calculation was trying to avoid. Set one alarm at the time you actually intend to get up and get out of bed on it.

How long should a nap be?

Either 20 to 25 minutes or a full cycle of about 90 minutes, and preferably not in between. A short nap stays in light sleep and ends before slow-wave sleep dominates, so you wake cleanly. A nap of 45 to 60 minutes tends to end in the middle of deep sleep and produces the strongest sleep inertia. Late-afternoon naps also reduce the sleep pressure you need at bedtime, so keep them early.

Can I catch up on sleep at the weekend?

Partially, and at a cost. Extra weekend sleep restores some of the deficit, but sleeping several hours later also shifts your circadian timing, which is why Sunday nights are hard and Monday mornings are worse. If you need to recover, prefer an earlier bedtime to a later wake time — that repays sleep without moving the anchor your body clock uses.

Why do the outputs give the hour and minutes separately?

So the result is a number you can check and a test can assert, rather than a formatted string. Read them together as a 24-hour clock time: 22 and 45 is 22:45, and 5 and 45 is 05:45. The table below the results shows the same times already formatted, along with every other cycle option.
